How to improve fitness

Get off the couch and get ready for the adventure of improving your fitness! Welcome to the world of fitness, where we'll discover the secrets to gaining strength, endurance and energy that will propel you to new heights.

Forget boring and stereotypical workouts for now. The road to fitness can be fun and full of varied activities. So drop your fears and let's get to it!

Find your passion

When it comes to exercise, it's important to find an activity that you truly enjoy. If you love dancing, join a group dance class. If you're drawn to the outdoors, try running or cycling. The possibilities are endless. The main goal is to find joy in exercise, which will motivate you to workout regularly.

Endurance training

To improve fitness, it is important to focus on endurance training. Running, swimming, cycling or walking are great activities to improve your heart rate and endurance. Start slowly and gradually increase the intensity and length of your workouts. Remember to give yourself plenty of time to warm up and stretch before each activity.

The length of an endurance workout depends on many factors such as your physical condition, training goals, type of endurance activity, and the time you have available. In general, endurance training should last at least 20-30 minutes to achieve a positive effect on the cardiovascular system.

For beginners, it is advisable to start with shorter training units and gradually increase their length as fitness improves. For example, beginners could start with 20 minutes of exercise (e.g. running, cycling, swimming) and gradually add 5 minutes each week until they reach their target training time.

Advanced athletes and people training for endurance events (e.g. marathons, bike races) should spend more time training. In their case, a training unit could last 45 minutes to 2 hours, depending on fitness level and desired performance.

It is also important to maintain the right intensity of training. Endurance training should include a combination of low, medium and high intensity to develop endurance as well as speed and power.

It is advisable to consult your training plan with a fitness expert or trainer who can help you tailor your training to your individual needs and goals.

Strength training

Strength training is a key element in improving fitness. Adding muscle mass will help you burn more calories and improve your overall strength. Try incorporating exercises such as squats, lunges, push-ups or barbell exercises into your training plan. Always work with appropriate weight and gradually increase the difficulty of the exercises.

Here's a sample of a simple strength training plan for the week:

Monday:

  • Bench press (4 sets x 8 reps)
  • Military press (3 sets x 10 reps)
  • Incline bench press (3 sets x 10 reps)
  • Self-weight squats (3 sets x 12 reps)

Tuesdays:

  • Deadlifts (4 sets x 6 reps)
  • Rowing (3 sets x 10 reps)
  • Seated Pulley Pull-ups (3 sets x 10 reps)
  • Barbell Squats (3 sets x 12 reps)

Wednesday: Rest/Inactive Day

Thursday:

  • Shrugs (4 sets x 8 reps)
  • Lunges with dumbbells (3 sets x 10 reps on each leg)
  • Bicep Raise with EZ bar (3 sets x 10 reps)

  • Machine calves (3 sets x 12 reps)
  • Squats with your own weight (3 sets x 12 reps)
  • Russian twists (3 sets x 12 reps)

Saturday and Sunday: Rest/Inactive days

It is important to note that this is only an example and the training plan should be tailored to your individual needs and abilities. Before starting any new exercise program, it is always best to consult with a professional or trainer to ensure it is appropriate and safe for you.

Interval training

Interval training is an excellent method for improving fitness. It combines short, intense intervals of exercise with short periods of rest. For example, you can run at top speed for 30 seconds and then take a 1 minute rest. Repeat this cycle several times. Interval training strengthens your heart, burns calories and increases your endurance.

But here we have a small sample of interval training from the gym, and it's definitely worth a try to break out of your training rut for a while. This workout focuses on combining strength exercises with interval cardiovascular exercises. The goal is to increase muscular strength and endurance at the same time.

1 Round:

  • Bench press: 10 reps
  • Barbell squats: 10 reps
  • Seated pulldown: 10 reps
  • Rowing: Intense race pace for 1 minute

Round 2:

  • Military press: 10 reps
  • Lunges with dumbbells: 10 reps on each leg
  • Bicep lift with EZ bar: 10 reps
  • Jump rope: Intense tempo for 1 minute

3 Rounds:

  • Standing arm raises with barbell: 10 reps
  • Lunges: 10 reps
  • Tricep press with EZ bar: 10 reps
  • Treadmill Run: Intense tempo for 1 minute

Repeat these rounds 3-4 times with minimal rest between exercises (approximately 30 seconds). After completing one round, rest 1-2 minutes before starting the next round.

This training plan combines strength training with cardiovascular exercise in an interval style. The strength exercises are performed at a relatively higher intensity, while the interval cardiovascular exercise increases heart rate and burns calories. Choose a weight that you can do all 3-4 repetition sets with

The right diet

Conditioning is not only about exercise, but also about proper diet. Proper nutrition will make you stronger and give you energy for your workouts. Include plenty of fresh fruit and vegetables, whole grains, healthy fats and good quality protein in your diet. Avoid excessive consumption of refined sugars and overeating. Also remember to maintain a sufficient water intake to keep your body hydrated.

Rest and sleep

Don't be afraid to take time to rest. Your body needs time to regenerate and regain its strength. It's not just about exercise, it's also about getting the right amount of sleep. Try to get enough rest, ideally 7-8 hours a day. Quality sleep helps maintain energy, boosts your immunity and improves your physical and mental fitness.

However, this part is also where a lot of people tend to struggle and generally sleep poorly, leaving them without enough energy for the day, let alone an intense workout. Everything is related to everything, diet, exercise, mental well-being and if this is disturbed for some reason here too, one can turn to dietary supplements that are designed to promote quality sleep. These supplements have their purpose, but don't try to rely on them 100% and use them temporarily just as a way to get better sleep and once you get into a sleep pattern, try to gradually stay on the same plane without these supplements.

So are you ready to take your fitness to the next level? Start by finding an activity that you enjoy, and gradually begin to integrate endurance and strength training into your life. Don't forget proper diet, rest and sleep. It will be an adventure full of challenges, but trust me, it's worth it!
