Top/bottom training plan: 4 days a week is enough to transform your body! 3/4

Introducing the continuation of our training plan - Training Top 2, which builds on the previous part of the series. This plan is based on the popular and effective "Upper/Lower split" system, which is a great method for building muscle mass and strength. Its main principle is to divide the workout into days focused on the upper body (chest, back, shoulders, biceps, triceps) and days focused on the lower body (legs, glutes, calves, abs).

Basic information about the Top/Bottom workout:

  • Frequency: Allows you to exercise each muscle part 2x per week, which is considered the optimal frequency for muscle growth (hypertrophy) and strength.
  • Complex Exercises: Often focuses on complex exercises (squats, deadlifts, bench press, lunges, overhead presses) that engage multiple muscle groups at once and are very effective for overall development.
  • Regeneration.

Is it possible to exercise in volume and diet?

Yes, the Top/Sub training is very flexible and can be used effectively in both the volume phase (gaining muscle mass) and in the diet phase (fat reduction while maintaining muscle mass).

In volume:

  • The goal is to build muscle mass, so focus on higher overall training volume (more sets and reps).
  • Use heavier weights in the 6-12 rep range for the main compound exercises.
  • Include enough calories and protein in your diet to give your body enough energy for muscle growth.
  • Treat yourself to sufficient recovery.

In the diet:

  • The goal is to maintain as much muscle mass as possible while reducing fat.
  • You can slightly reduce the volume of training (fewer sets), but try to keep the intensity (weights) as high as possible.
  • Still focus on complex exercises.
  • Emphasize isolated exercises to work the muscles and keep them pumped up.
  • Diet is key - maintain a moderate calorie deficit with adequate protein intake.
  • You can incorporate cardio to increase energy expenditure.

Important notes on layout and execution:

  • Exercise Variations: vary exercises within top 1 and 2, and bottom 1 and 2 to engage muscles from different angles and prevent stagnation.
  • Number of sets and reps: In volume, 3-4 sets of 6-12 reps for the main exercises and 2-3 sets of 10-15 reps for isolation exercises are generally recommended. You can slightly reduce the number of sets in your diet, but try to keep the weights down.
  • Progressive overload: gradually increasing the load (weight, reps, sets) or improving technique is key for continued growth.
  • Recovery: give your body plenty of rest between workouts and get enough sleep.
  • Diet and supplementation: a balanced diet with sufficient protein intake and possibly supplements (protein, creatine, etc.) is essential for optimal results.
  • This plan is a suggestion. Always adapt it to your individual needs, experience, recovery ability and goals. If you are a beginner, start with a lower volume and gradually increase it.

Top/Bottom training is a great choice for most exercisers, from intermediate to advanced, due to its effectiveness and flexibility.
